SLEEP: Unfortunately, most adolescent athletes do not achieve recommended sleep durations, averaging approximately 6–7 hours per night instead of the recommended 8–10+ hours. That is a sleep debt of up to 40%!

  • Ages 10–12: 9–12 hours every night
  • Ages 13–18: 8–10 hours every night
  • Most athletes perform best with about 9–10 hours!
  • Adequate Sleep =  more energy, better ability focus in class, better performance in class and on stage, faster recovery, fewer injuries, better emotional health

For young athletes, sleep is often treated as optional – a luxury that can be sacrificed for homework, social activities, travel, and early or late rehearsals. In reality, sleep is one of the most powerful performance-enhancing and recovery tools available. Research consistently shows that adequate sleep improves athletic performance, supports growth and development, reduces injury risk, and benefits mental health and academic success.

The American Academy of Sleep Medicine recommends that children ages 10-12 get 9-12 hours of sleep per night, while teens ages 13-18 should get 8-10 hours. For highly active youth athletes, the upper end of these ranges, often 9-10 or more hours, is typically the most beneficial.

Why Sleep Matters for Athletic Performance

When athletes are well rested, they perform better. Studies have demonstrated improvements in sprint speed, reaction time, accuracy, endurance, and overall athletic performance with adequate sleep. Sleep also plays a critical role in motor learning, helping athletes retain new skills, refine technique, and improve decision-making during competition (think convention classes, auditions, improv sessions).

The benefits extend beyond sports (including dance!). Athletes who consistently get enough sleep tend to have better concentration, stronger academic performance, improved emotional regulation, and better overall mental health. Dancers who get enough sleep are less likely to burnout and quit!

Sleep Is When Recovery Happens

Training creates stress on the body; sleep is when much of the repair and adaptation occurs. During deep sleep, the body releases growth hormone, which supports tissue repair and growth. Sleep also promotes muscle protein synthesis, helps replenish glycogen stores used during exercise, and supports the hormonal processes involved in puberty and adolescent development. For young athletes who are still growing, this recovery process is especially important. Adequate sleep allows the body to adapt to training while simultaneously supporting normal growth and maturation.

The Injury Connection

One of the most compelling reasons to prioritize sleep is injury prevention. Research has found that athletes who are chronically sleep deprived have approximately 1.7 times higher risk of serious injury compared with athletes who get adequate sleep. Insufficient sleep is associated with higher rates of both acute injuries and overuse conditions. When athletes are tired, reaction times slow, coordination declines, and decision-making becomes less effective…all factors that can increase the likelihood of injury.

What Happens When Athletes Don’t Sleep Enough?

The effects of inadequate sleep are often noticeable both in and out of the dance studio. Athletes may experience decreased performance, reduced endurance, slower reaction times, and delayed recovery from training. Many also struggle with concentration, declining school performance, irritability, anxiety, or low motivation. Parents, dance teachers, and coaches should pay attention to warning signs such as chronic fatigue, frequent injuries, prolonged soreness, mood swings, frequent illnesses, falling asleep in class or during transportation, and persistent declines in athletic performance.

Building Better Sleep Habits

Good sleep rarely happens by accident. Consistent routines are one of the most effective ways to improve sleep quality. Athletes should aim to go to bed and wake up at roughly the same time every day, including weekends. A relaxing wind-down routine for 30–60 minutes before bed can help the body transition into sleep.

Limiting exposure to phones, tablets, television, and video games before bedtime is particularly important because blue light can interfere with the body’s natural sleep signals. The bedroom should be dark, quiet, and cool, ideally around 65–68°F (18–20°C).

Caffeine deserves special attention. Energy drinks, coffee, and pre-workout supplements can significantly disrupt sleep, especially when consumed in the afternoon or evening. Morning sunlight exposure for 10–20 minutes can also help regulate the body’s circadian rhythm and improve nighttime sleep.

For athletes with late practices or competitions, allowing time to cool down, rehydrate, eat, and relax before bed can make falling asleep easier. Short naps of 20–30 minutes in the early afternoon may be helpful during periods of heavy training, but they should not replace consistent nighttime sleep.

Sleep During Competition and Travel

Competition schedules often challenge healthy sleep habits. Before important events, athletes should prioritize a full night of sleep rather than staying up late to prepare or socialize. During heavy training periods, tournaments, and multi-day competitions, aiming for 9–10 hours of sleep can provide a meaningful recovery advantage.

Maintaining a consistent sleep schedule, limiting evening screen exposure, staying well hydrated, and adjusting gradually to time-zone changes during travel can all help athletes perform at their best. After competition, beginning recovery routines promptly—including nutrition, hydration, and relaxation—can support both sleep quality and next-day performance.

A Message for Parents and Coaches

Perhaps the most important takeaway is that sleep is not wasted time—it is training. Adequate sleep supports performance, recovery, growth, learning, mental health, and long-term athletic development. Unfortunately, most adolescents are chronically sleep deprived, making sleep one of the biggest untapped opportunities for improving both health and athletic success.

Encouraging young athletes to consistently target 9–10 hours of sleep whenever possible may be one of the most impactful things parents and coaches can do to help them stay healthy, perform better, and enjoy sports for years to come.

NUTRITION: At convention, the goal is not to rely on a single large meal or occasional snacks. Instead, dancers should focus on fueling consistently throughout the day to maintain energy, concentration, and performance quality from the first class to the last. By eating regular meals, choosing nutrient-dense foods, staying hydrated, and avoiding foods that may cause digestive upset, youth dancers can support sustained energy, improved focus, better recovery between classes, and optimal performance throughout the entire event.

  • Eat 3 balanced meals each day, along with snacks as needed between classes.
  • Meals and snacks should include a combination of carbohydrates for energy and protein for recovery,
  • Incorporate colorful fruits and vegetables throughout the day to provide important vitamins, minerals, and antioxidants.
  • Convention and competition days are not the time to experiment with new foods. Dancers should stick with familiar foods that they know their bodies tolerate well.
  • Rich, greasy, high-fat, or heavily processed foods can slow digestion and increase the risk of stomach discomfort, particularly during long days of dancing. Similarly, unfamiliar foods may lead to unexpected gastrointestinal issues that can negatively affect performance.
  • For a 100 pound athlete, aim for approximately 300g of carbohydrates per day and 100g of protein per day. Carbohydrates are easier to ingest (they are in most foods) – but hitting protein targets will likely require some supplementation. Consider having a protein shake after you finish dance for the day.
  • Focus on getting the right amount of macros from clean, nutrient-dense foods versus counting calories.

Nutrition for Youth Dancers: Fueling Performance, Growth, and Recovery

Youth athletes place unique demands on their bodies. Between practices, competitions, school responsibilities, and the physical changes that occur during growth and puberty, proper nutrition plays a critical role in both performance and long-term health. Research consistently shows that well-fueled young athletes perform better, recover faster, and are better equipped to handle the physical and mental demands of sport.

Nutrition for athletes ages 10–18 should focus on four primary goals: supporting growth and development, optimizing training adaptation and recovery, maintaining immune and bone health, and providing enough energy to meet both athletic and academic demands. Because every athlete is different, nutritional needs should be individualized based on age, body size, sport, and training volume.

The Importance of Carbohydrates

Carbohydrates are the body’s preferred source of fuel during exercise. They provide energy for muscles and the brain, helping athletes maintain endurance, power, concentration, and decision-making throughout training and competition.

Daily carbohydrate recommendations vary according to training load. Athletes participating in light training may require approximately 3–5 grams of carbohydrate per kilogram of body weight each day. Those training for one to two hours per day generally benefit from 5–7 grams per kilogram. During periods of heavy training, tournaments, or endurance activities, needs may increase to 6–10 grams per kilogram, while athletes preparing for very long events may require 8–12 grams per kilogram.

Adequate carbohydrate intake helps maintain muscle glycogen stores, delays fatigue, improves repeated sprint performance, and supports mental focus during competition.

Protein for Growth and Recovery

Protein is essential for muscle repair, recovery, growth, and adaptation to training. While many athletes focus heavily on protein, most young athletes can meet their needs through a balanced diet without excessive supplementation.

General recommendations for youth athletes range from 1.2–1.6 grams of protein per kilogram of body weight per day. Athletes engaged in intense strength or power training, or those recovering from injury, may benefit from slightly higher intakes of 1.6–2.0 grams per kilogram per day.

Rather than consuming large amounts at a single meal, protein should be distributed evenly throughout the day, ideally every three to four hours. Following exercise, a target of approximately 0.25–0.30 grams of high-quality protein per kilogram of body weight can help maximize recovery and muscle repair.

Good protein sources include lean meats, poultry, fish, eggs, dairy products, soy foods, beans, lentils, and Greek yogurt.

Healthy Fats Matter

Fat often receives less attention than carbohydrates and protein, but it remains an important component of a young athlete’s diet. Healthy fats support hormone production, provide a concentrated source of energy, and help the body absorb important vitamins.

Approximately 20–35% of daily calories should come from fat, with an emphasis on unsaturated sources such as olive oil, nuts, seeds, avocados, and fatty fish. While fats are important, athletes should avoid large high-fat meals immediately before competition, as they can slow digestion and contribute to gastrointestinal discomfort during activity.

Building a Strong Daily Nutrition Routine

For most youth athletes, consistency matters more than any single meal or snack. A balanced daily routine should include three meals and one to three snacks spread throughout the day.

Each meal and snack should ideally contain both carbohydrates and protein to provide sustained energy and support recovery. Fruits and vegetables should be consumed daily to provide vitamins, minerals, antioxidants, and fiber. Particular attention should be given to foods rich in calcium, vitamin D, and iron, which are essential for bone development, growth, and oxygen delivery throughout the body.

Examples include milk, yogurt, cheese, fortified foods, leafy greens, lean meats, eggs, and iron-fortified cereals.

Nutrition Before Competition

Proper pre-competition nutrition begins well before game day. During the 24–48 hours leading up to an event, athletes should increase carbohydrate intake slightly to ensure adequate glycogen stores and avoid experimenting with unfamiliar foods.

Approximately three to four hours before competition, athletes should consume a meal containing 1–4 grams of carbohydrate per kilogram of body weight, along with moderate protein and low-to-moderate fat. This provides sustained energy without causing digestive discomfort.

During the final 30–60 minutes before competition, athletes may benefit from easily digestible carbohydrate-rich foods such as bananas, pretzels, applesauce, toast with honey, or sports drinks.

Fueling During Competition

Nutrition during exercise depends largely on the duration of the event.

For activities lasting less than 60 minutes, water is typically sufficient for hydration needs. However, when events extend beyond an hour, carbohydrate intake becomes increasingly important to maintain performance.

Athletes participating in longer competitions should aim for approximately 30–60 grams of carbohydrate per hour. Consuming small amounts every 15–20 minutes is often easier than eating large quantities at once. Sports drinks, fruit, pretzels, energy chews, and carbohydrate gels may all be effective options when tolerated.

Recovery After Competition

The recovery period immediately following exercise provides an important opportunity to replenish energy stores and support muscle repair.

Within 30–60 minutes after competition, athletes should consume approximately 1.0–1.2 grams of carbohydrate per kilogram of body weight along with 0.25–0.30 grams of protein per kilogram. Fluids and sodium lost through sweat should also be replaced.

Practical recovery options include chocolate milk, fruit smoothies, rice bowls with protein, sandwiches, or eggs served with toast and fruit. These combinations provide the carbohydrates, protein, and fluids needed to accelerate recovery and prepare the athlete for future training sessions.

The Performance Benefits of Proper Nutrition

When athletes consistently meet their nutritional needs, the benefits extend far beyond the playing field. Adequate nutrition improves energy availability, reduces fatigue, and supports both endurance and repeated sprint performance. It also enhances concentration, reaction time, and decision-making during competition.

Proper fueling promotes faster recovery, allows athletes to adapt more effectively to training, and reduces the risk of injury associated with low energy availability. Perhaps most importantly, it supports healthy growth, puberty, bone development, and immune function during some of the most important years of physical development.

For youth athletes, nutrition is not simply about performance – it is an investment in both athletic success and lifelong health.

Key Guidelines for Intake

Daily Carbohydrate Intake

  • Light training: 1.4–2.3 g/lb/day
  • Moderate training (1–2 hr/day): 2.3–3.2 g/lb/day
  • Heavy training/tournaments/endurance: 2.7–4.5 g/lb/day
  • Very long events or carbohydrate loading: 3.6–5.5 g/lb/day

Daily Protein Intake

  • General youth athlete: 0.54–0.73 g/lb/day
  • Heavy training, strength/power, or injury recovery: 0.73–0.91 g/lb/day

Post-Exercise Protein Target

  • 0.11–0.14 g/lb of body weight

Post-Competition Recovery Carbohydrates

  • 0.45–0.55 g/lb of body weight within 30–60 minutes after exercise

For example, a 120-pound athlete would benefit from:

  • 65–87 g protein/day (general training)
  • 87–109 g protein/day (heavy training or injury recovery)
  • 55–66 g carbohydrates in the first hour after competition
  • 13–17 g protein during the post-exercise recovery window.

HYDRATION: Hydration is one of the most important, and often overlooked, components of athletic performance.

  • Human muscle is composed of 75-80% water…a “wet” muscle is a healthy muscle!
  • Hydrate consistently throughout the day. Don’t wait until you’re thirsty to drink – thirst is often a sign that dehydration has already begun.
  • Start activities well hydrated. Drink fluids regularly before classes, rehearsals, and dance conventions so you’re not trying to catch up once activity begins.
  • Keep sipping during classes. Take advantage of short breaks to sip water regularly, especially during long rehearsals or conventions, or in hot weather.
  • Use sports drinks strategically. Water is usually sufficient for activities lasting less than 60 minutes, but sports drinks can be beneficial during prolonged rehearsals, multiple classes in one day, and hot or humid conditions.
  • Monitor hydration status.
    • Pale yellow urine is a good sign of adequate hydration
    • Dark yellow urine, fatigue, headaches, dizziness, or decreased concentration may indicate dehydration and the need for more fluids.
  • Target 2.5-3 liters of water per day (as a baseline, without activity). During class and rehearsal, sip continuously.

Hydration is one of the most important, and often overlooked, components of athletic performance. For youth dancers, maintaining proper fluid balance supports endurance, concentration, recovery, body temperature regulation, and overall health. It also plays a critical role in reducing the risk of heat-related illnesses during rehearsals, conventions, and competitions.

Children and adolescents are particularly vulnerable to dehydration compared to adults. They produce less sweat, generate more heat relative to their body size, and often do not recognize thirst until they are already becoming dehydrated. As a result, relying on thirst alone is often insufficient. Research shows that even mild dehydration, equivalent to just 1–2% loss of body weight, can negatively affect endurance, concentration, cognitive performance, and the body’s ability to regulate temperature during exercise.

Daily Hydration Needs

Hydration begins long before practice or competition starts. Youth athletes should make fluid intake a consistent habit throughout the day rather than trying to “catch up” immediately before exercise.

General daily fluid recommendations vary by age and sex. Children ages 10–13 typically require approximately 2.1–2.4 liters of fluid per day. Adolescent females ages 14–18 generally need 2.3–2.7 liters daily, while adolescent males in the same age range often require 2.7–3.3 liters per day. Athletes who train in hot environments, participate in multiple practices, or compete in tournaments may require substantially more.

Water, milk, fruits, vegetables, soups, and other beverages all contribute to daily fluid intake.

Preparing for Exercise

Athletes should begin exercise well hydrated. Approximately four hours before activity, consuming 5–7 milliliters of fluid per kilogram of body weight helps establish adequate hydration status. If urine remains dark in color or urine output is minimal, an additional 3–5 milliliters per kilogram can be consumed about two hours before exercise.

In the final 10–20 minutes before activity, an additional 7–10 ounces (200–300 milliliters) of fluid can help top off hydration levels, particularly when exercising outdoors in warm or humid conditions.

Staying Hydrated During Exercise

The primary goal during exercise is to limit fluid losses and prevent excessive dehydration. Sports nutrition experts recommend keeping body weight losses below 2% of starting body weight.

For younger athletes ages 10–13, consuming approximately 3–8 ounces (100–250 milliliters) every 20 minutes is generally appropriate. Older adolescents ages 14–18 may require 400–1,000 milliliters per hour depending on their body size, sweat rate, exercise intensity, and environmental conditions.

When dehydration exceeds 2% of body weight, endurance performance begins to decline. Athletes may experience increased fatigue, reduced concentration, greater cardiovascular strain, and a higher risk of heat-related illness.

When Water Is Enough—and When Sports Drinks Help

Many parents wonder whether sports drinks are necessary. For most activities lasting less than 60 minutes in moderate temperatures, water is usually sufficient.

However, sports drinks can provide meaningful benefits during prolonged exercise, tournament weekends, multiple training sessions in one day, or activities performed in hot and humid environments. In these situations, athletes lose not only water but also carbohydrates and electrolytes through sweat.

The most effective sports drinks typically contain approximately 4–8% carbohydrates, with around 6% considered optimal for most athletes, along with sodium to help replace electrolyte losses and improve fluid absorption.

Recovery and Rehydration

Hydration remains important after exercise has ended. Sweat losses often continue to affect recovery long after the final whistle or performance.

Because some fluid will continue to be lost through urine, athletes should aim to replace approximately 125–150% of the weight lost during exercise over the following two to four hours. A practical guideline is to consume 16–24 ounces of fluid for every pound lost during activity.

Including sodium-containing foods and beverages after exercise helps the body retain fluids more effectively and restore normal hydration levels. Recovery meals that contain both fluids and electrolytes, such as soups, sandwiches, milk, smoothies, or balanced meals with salted foods, can be especially beneficial.

Monitoring Hydration Status

One of the simplest ways to assess hydration is by monitoring urine color. Pale yellow urine generally indicates adequate hydration, while dark yellow or amber-colored urine often suggests dehydration.

Athletes who train intensely or compete regularly may also benefit from tracking body weight before and after exercise. Weight changes provide a practical estimate of sweat losses and can help athletes develop individualized hydration strategies.

By comparing pre-exercise and post-exercise body weight and accounting for fluids consumed during activity, athletes and coaches can better understand personal hydration needs.

Recognizing the Signs of Dehydration

The symptoms of dehydration often develop gradually. Early recognition can help prevent more serious problems.

Mild dehydration, representing approximately 1–2% body weight loss, may cause thirst, fatigue, decreased concentration, and reduced endurance. As dehydration progresses to moderate levels, symptoms may include headache, dizziness, muscle cramping, and elevated heart rate.

Severe dehydration can become a medical emergency. Symptoms such as vomiting, confusion, heat exhaustion, or signs of heat stroke require immediate medical attention.

Hydration Strategies for Dance Conventions and Tournament Weekends

Long competition days present unique hydration challenges because athletes are often active for many hours, moving between classes, performances, warm-ups, and breaks. Rather than waiting until they feel thirsty, dancers and athletes should sip fluids consistently throughout the day.

Bringing a refillable water bottle and making hydration part of every break can help maintain energy and concentration. During especially long days, hot environments, or periods of continuous activity, sports drinks may be useful for replacing both fluids and electrolytes.

Hydration should be paired with consistent fueling. Athletes who eat balanced meals and snacks while drinking fluids regularly are better able to maintain performance, focus, and recovery throughout the day.

WARM UP WELL: The most effective warm-ups do more than increase body temperature. They enhance athletic performance by improving balance, coordination, power, and movement quality.

  • Mobilize and stabilize through all 3 planes of motion (Mobility + Stability = MOSTability)

Warm Up “B”

A warm-up is much more than a way to increase body temperature before class or performance. For dancers, an effective warm-up should prepare the entire body for the complex demands of jumping, turning, landing, balancing, and moving in multiple directions. The best warm-ups do not simply stretch muscles – they prepare the nervous system, joints, and movement patterns that dancers rely on throughout training and performance.

Modern sports medicine and movement science emphasize the importance of three-dimensional functional movement. Unlike traditional dance warm-ups that focus primarily on moving forward and backward, or side to side, dancers must move efficiently through all planes of motion. By incorporating mobility, stability, balance, coordination, and power into a structured progression, dancers can improve performance while reducing injury risk.

Step 1: Mobilize Through All Three Planes of Motion

The first goal of a warm-up is to prepare the joints and soft tissues for movement. Dance requires mobility not only in the forward and backward direction, but also side-to-side and rotational movements. A comprehensive warm-up should therefore challenge the body in all three planes of motion.

Exercises such as walking lunges with an overhead reach and rotation, lateral lunges with an opposite arm reach, curtsy lunges with trunk rotation, standing hip circles, and thoracic spine rotations help restore mobility throughout the hips, spine, and lower extremities.

Step 2: Activate the Foot and Ankle Complex

The foot is the foundation of nearly every movement a dancer performs. Whether executing a pirouette, landing from a leap, or balancing in relevé, the foot and ankle complex serves as the body’s connection to the ground.

An effective warm-up should include exercises that improve foot strength, ankle mobility, and balance. Examples include toe walks, heel walks, doming or short-foot exercises, single-leg calf raises, ankle rocks, and single-leg balance activities with arm reaches.
